What exercises to do for health and relieve back pain during the working day?

There are back diseases - osteochondrosis, protrusion. When I sit for a long time, my back hurts. Perhaps there are exercises to relieve back pain, and for health in general?

(The neck also hurts sometimes, especially during exercises in the gym associated with it. The MRI showed nothing terrible. Recently I woke up and could not turn to the right side, they prescribed exercises and medications - after 2 days it passed).

Yes. It's true. Better to see a doctor first. At one time I suffered from lower back pain, I could not stand even for 5 minutes. The cause was muscle dystrophy and a slight skew to the right (scoliosis). Passed for 2 months a course of manual therapy, physiotherapy and massage. Now I just keep fit in the gym (without fanaticism). I have had no back problems for 5 years now.
